After 18 years of working with men and women in their 40s, 50s and 60s, I have seen every diet trend come and go. Keto, intermittent fasting, low fat, low carb, juice cleanses — the list is endless and the results are almost always the same: short-term change followed by a return to where people started. The best diet for over 40s is not a diet at all. It is a sustainable nutritional framework that works with the over-40 body — one that you can actually maintain for the rest of your life.

Why Diets Fail After 40

The over-40 body responds differently to extreme dietary restriction than a younger one. Very low calorie diets cause the body to break down muscle tissue for energy — reducing metabolism and making future weight management even harder. The hormonal changes of your 40s make your body more sensitive to stress, including the stress of severe food restriction. And the rebound effect that follows most restrictive diets is worse after 40 because recovery of lost muscle takes longer.

The Nutritional Principles That Actually Work After 40

Protein first at every meal is the single most impactful nutritional change you can make after 40. Aim for 1.6 to 2 grams of protein per kilogram of bodyweight daily, spread across three to four meals. Protein preserves and builds muscle, keeps you fuller for longer, has the highest thermic effect of any macronutrient, and directly supports your training results.

Vegetables at every meal provide the micronutrients, fibre and volume that support digestive health, immune function and satiety. Fill half your plate with vegetables before adding protein and carbohydrate — this naturally manages overall calorie intake without counting.

Quality carbohydrates rather than elimination of carbohydrates is the sustainable approach. Sweet potatoes, brown rice, oats, quinoa and whole grain bread provide the energy needed for training and daily life without the blood sugar spikes of refined carbohydrates and ultra-processed foods. Eliminating carbohydrates entirely is neither necessary nor sustainable for most people.

Healthy fats from sources such as oily fish, avocado, olive oil, nuts and seeds support hormonal health — particularly important after 40 when hormonal balance affects everything from body composition to energy and mood.

Reducing ultra-processed foods and alcohol is often the most immediately impactful dietary change for over-40s. Both promote inflammation, disrupt sleep, raise cortisol, and directly contribute to abdominal fat storage.

Adequate hydration — a minimum of two litres of water daily — supports metabolism, reduces hunger, improves energy and aids recovery from training.

The 80/20 Principle

The most sustainable dietary approach for over-40s is the 80/20 principle — eating well and in line with the principles above 80 percent of the time, and enjoying life without guilt for the remaining 20 percent. This means the birthday dinner, the glass of wine on Friday evening, and the holiday meal are all accommodated without derailing progress. Guilt-free enjoyment followed by a return to the framework the next meal is the approach that produces lasting results rather than the cycle of restriction and bingeing that characterises most diets.
